I'm 5'11", 230 pounds, been on a dirty bulk for around 2 years (yes, I know). I've gained 55 pounds during that period putting me at around 25%BF and a LBM of 172 lbs.

I want drop down my BF% to be as close to 10% like I was pre-bulk. During the last 2 years, a series of events happened that I only trained around half that time (a kid, injury and I'll admit it, laziness).

Right now this is my workout. What do I need to change? My greatest weakness right now is def my chest.

Current workout
Monday leg day
5 minutes stationary bike ~90 RPM, moderate level
3*12 Leg curls
3*12 Leg extensions
3*10 Machine Leg Press
3*(5+5) Overhead Lunges
1*5 Deadlifts or 3*5 Squats (depends how much time I have)
2 minutes slower stationary bike with much heavier level ~70 RPM

Wednesday back and shoulders
5 minutes stationary bike ~90 RPM, moderate level
3*10 Front Pulldowns
3*10 Cable rows
3*(10+10) Dumbbell row
3*10 Barbell row
3*15 Dumbbell side raise
3*15 Bent over Dumbbell lateral raise
3*10 Barbell Overhead press
3*10 Front barbell raise
5 minutes stationary bike ~90 RPM, moderate level

Friday arm and chest
5 minutes stationary bike ~90 RPM, moderate level
3*10 Decline Dumbbell press
3*10 Flat Dumbbell press
3*10 Incline Dumbbell press
3*10 ez bar curls
3*21 barbell curls (7+7+7)
3*10 isolation curls
5 minutes stationary bike ~90 RPM, moderate level

make your bench squat and deadlift your top priority and focus the rest around those

I'm not familiar with that program but yes in general a proven program or style of training will promote better results than something you came up with on your own.

Working out more than 3x a week or at least doing more than 1x a week for each group would help tremendously. If you absolutely can only do 3 days a week its gotta be a full body regimen.

Also as Orakpo said, focus on the big 3 and do 5x5 for squat and bench (barbell preferred)

If you want to cut body fat why aren't you throwing in more cardio? what you are doing seems like a warmup for the body and would not have any other real benefit.

Also I wouldn't choose to do chest+arms on the same day but thats just me (also your arm day doesn't have any isolated tricep moves)
